✨ Full Morning Routine — The 5-Step Sequence
-
1
Body First — Movement & Hydration
Drink a full glass of water before your phone. 5-minute stretch or walk. Your dopamine system needs movement to wake up.
-
2
Sensory Reset — Shower or Face Wash
Temperature change signals your brain to shift gears. Cold water at the end = optional ADHD superpower.
-
3
Anchor Breakfast — Same Thing Every Day
Decision fatigue is real. Eat the same protein-rich breakfast on autopilot. This conserves executive function for harder decisions.
-
4
The Daily 3 — Your Top Priorities
Write ONLY 3 things you must do today. Not your full to-do list. Just 3. Brain dump the rest somewhere safe.
-
5
Launch — Leave 10 Minutes Early
Keys? Phone? Wallet? Pack the night before. ADHD brains thrive with transition buffers. "On time" = 10 min early.
🆘 Bad Day Mode (3 Steps Only)
-
Water + any food
Doesn't matter what. Just eat something.
-
Clothes on your body
Real pants are optional. Sweatpants count.
-
One tiny win
Make the bed. Brush teeth. Anything counts.
💜 Bad days happen. This is enough.

💡 Making It Stick — ADHD-Tested Strategies
- 📍Visual anchors work: Tape this checklist to your bathroom mirror or coffee maker. Out of sight = out of mind.
- 🔔Set alarms for each step — not just wake-up. "8:15 — breakfast," "8:30 — daily 3." Transitions are ADHD kryptonite.
- 🎵Make a morning playlist that's exactly the length of your routine. When the music ends, you should be walking out the door.
- 📵Phone in another room until Step 4 is done. One scroll = 20 minutes gone. You know this.
- 🌙Mornings are won the night before: Pack bag, lay out clothes, set up coffee. 10-min evening prep = 30-min morning stress removed.
🌅 The Night-Before Setup (10–15 min)
-
1
Pack Your Bag Now
Everything you need tomorrow goes in the bag tonight. Keys in the same spot. Every. Single. Night.
-
2
Set Out Tomorrow's Clothes
Lay them on a chair or hook. Including socks and shoes. Decision fatigue eliminated before it starts.
-
3
Prep the Coffee/Breakfast Station
Set the coffee maker. Put the bowl out. Lay the cereal box next to it. Future-you will feel cared for.
-
4
Brain Dump — Get It Out of Your Head
Write down anything worrying you or that you might forget. Unfinished mental loops keep ADHD brains awake. Paper = release valve.
-
5
Screens Off — Wind-Down Starts Now
30 min before sleep: screens away. Blue light disrupts ADHD sleep patterns more than neurotypical brains. This one matters a lot.
-
6
Set a SPECIFIC Wake-Up Alarm
Not a range. A single alarm. Time worked backwards from when you need to leave + 50 min. No snooze — place phone across the room.
🧘 ADHD Wind-Down Menu
Choose ONE. Don't do all of them.
- 📖Read a physical book (not your phone)
- 🛁Warm shower or bath
- 🎧Podcast or audiobook (sleep timer on)
- ✍️3-line journal: good thing / learned / tomorrow
- 🧩Simple puzzle or low-stakes game (no streaks)
- 🌬️4-7-8 breathing: inhale 4, hold 7, exhale 8
🧠 Why ADHD Sleep Is Different
- ⚡Delayed sleep phase is common — ADHD brains naturally want to sleep 1–3am.
- 🌀Racing thoughts at bedtime — the brain finally quiets externally but internally revs up.
- 📱Revenge bedtime procrastination — scrolling to reclaim "me time" you lost to dysregulation.
- 💊Medication timing matters — talk to your doctor if stimulants disrupt sleep.
Remember: Progress, Not Perfection
If you complete 3 out of 5 steps, that's a win. If you only manage Bad Day Mode, that's still a win. The goal is a slightly better tomorrow, not a perfect one.
